# Tempo Runs: The Workout That Made Me Faster

One speed workout a week was part of my 24-week plan. Here is how tempo runs work, and why I never skip them.

My 24-week training plan had one simple structure:

- 1 long run per week
- 1 speed workout per week
- Easy runs 2 minutes slower than race pace

That speed workout was usually a tempo run. Here is why they work and how to do them properly.

## What Is a Tempo Run?

A tempo run is a steady effort at a "comfortably hard" pace — faster than easy running, slower than racing. The aim is to run at or near your lactate threshold: the pace where your body clears lactate as fast as it produces it.

How it feels: you can say short phrases, but not full sentences. It is demanding, but you can keep it going.

## Why Tempo Runs Work

At threshold pace you train your body to:

1. Clear lactate better - so the moment when you fall apart comes later
2. Run more efficiently - use less energy at faster paces
3. Build mental strength - practice staying calm while it hurts
4. Get race-ready - half marathon pace is close to threshold pace

## Finding Your Tempo Pace

There are several ways to find it:

### Method 1: Race Prediction

Use our Pace Calculator with a recent race time. Your threshold pace is usually:

- About 25-30 seconds per km slower than 10K pace
- About 15-20 seconds per km faster than half marathon pace

### Method 2: Heart Rate

85-90% of your maximum heart rate.

### Method 3: How It Feels

An effort of 6-7 out of 10. "Comfortably hard." You want to slow down, but you do not have to.

## Tempo Run Formats

### Classic Tempo (20-40 minutes)

The standard version:

- 10-15 min easy warm-up
- 20-40 min at tempo pace
- 10 min easy cool-down

Best for: general threshold work and half marathon training

### Cruise Intervals

The tempo is broken into pieces with short recoveries:

- 3-4 x 10 minutes at tempo with a 2 min jog
- 5 x 6 minutes at tempo with a 90 sec jog

Best for: your first weeks of tempo training, and longer threshold sessions

### Progression Tempo

Start slower, finish faster:

- First third at marathon pace
- Second third at tempo pace
- Last third at 10K effort

Best for: learning to finish races strongly

## Common Tempo Mistakes

### 1. Running Too Fast

The most common error. If you are racing your tempo run, you have missed the point. It should feel controlled.

### 2. Running Too Long

More is not always better. 40 minutes of good tempo running beats 60 minutes of messy threshold running.

### 3. Skipping the Warm-Up

You need 10-15 minutes of easy running before you start tempo pace. Cold muscles do not respond well.

This is close to what I did for 24 weeks. Simple, manageable, effective.

## The Mental Game

Tempo runs teach you to be comfortable while you are uncomfortable. That carries straight over into racing:

- You learn what "hard but sustainable" feels like
- You practice staying calm when it gets tough
- You build confidence in your own fitness
