How Elevation Affects Your Race Strategy

Hills can make or break your race. I analyzed the BMO course km by km before my PR—here's how to do the same for yours.

Before my second BMO Vancouver Half Marathon, I analyzed the course elevation profile km by km. I knew where the hills were, how steep they'd be, and exactly how I'd adjust my effort.

That 55-minute drop wasn't luck. Part of it was knowing the terrain before I got there.

The Cost of Climbing

Running uphill requires significantly more energy than running on flat ground. Research suggests:

  • 4% grade: ~15% more energy expenditure
  • 8% grade: ~30% more energy expenditure
  • Downhills: Save some energy, but stress muscles differently

This means a hilly race is effectively "longer" than a flat one in terms of effort.

Reading Elevation Profiles

When analyzing a course, look for:

The cumulative feet/meters climbed. Boston has ~800ft of gain, while Chicago has only ~200ft. That matters.

Elevation Placement

Where the hills fall matters:

  • Early hills (miles 1-10): Easier to manage with fresh legs
  • Mid-race hills (miles 10-20): Can disrupt rhythm
  • Late hills (miles 20+): Most challenging when glycogen depleted

Grade Severity

Short, steep hills hit differently than long, gradual inclines. Know what you're facing.

Pacing Strategies for Hills

The Effort-Based Approach

Instead of maintaining pace, maintain effort:

  • Uphills: Slow down, keep heart rate steady
  • Downhills: Let gravity help, but don't brake excessively
  • Flats: Return to goal pace

This is what I did at BMO. Controlled effort on the hills. Disciplined pacing in the early kilometers. No panic when my watch showed slower splits on inclines.
